The 5 Bodyweight Movements Every Man Over 40 Should Master Before Anything Else

There's no shortage of exercises out there. Scroll through social media for five minutes and you'll find hundreds of variations, progressions, and "game-changing" movements promising to transform your body.

Here's what Coach Al Kavadlo has learned after decades of coaching: most of it is noise.

For men over 40 who want to build real, lasting strength with nothing but their bodyweight, five foundational movements cover nearly everything you need. Master these before worrying about anything else.

1. The Pushup

The pushup is the upper body standard for a reason. It builds strength across the chest, shoulders, and triceps while demanding core stability and full-body tension. Done correctly, it's also a reliable indicator of functional pressing strength and overall fitness.

Most men underestimate the pushup because it seems too simple. It's not. A slow, controlled pushup with full range of motion is far more valuable than a sloppy bench press. Start with whatever variation matches your current level and progress from there.

2. The Squat

Your legs are the foundation of everything. Bodyweight squats build strength and mobility in the hips, knees, and ankles while reinforcing movement patterns you rely on every single day: sitting down, standing up, climbing stairs, picking things up off the floor.

For men over 40, the squat is also one of the best tools for maintaining joint health in the lower body. The key is depth and control, not speed or load.

3. The Pull-Up

If the pushup is the king of pushing movements, the pull-up is the king of pulling. It builds the back, biceps, and grip strength in a way no other bodyweight exercise can match. It also requires and develops serious shoulder health when done with proper form.

Can't do one yet? Start with dead hangs and inverted rows to build the foundational strength. The pull-up is a goal worth working toward, and the journey there builds real capacity.

4. The Hip Bridge

This one doesn't get enough credit. The hip bridge strengthens the glutes and posterior chain, the muscles most men over 40 have severely neglected from years of sitting. Weak glutes contribute directly to lower back pain, poor posture, and knee issues.

Two or three sets of hip bridges done consistently will do more for your lower back health than almost anything else in your routine. Master the basic version before progressing to single-leg variations.

5. The Plank

A strong core is the foundation every other movement is built on. The plank builds anterior core strength and teaches your body to maintain tension from head to toe, a skill that carries over into every push, pull, and squat you do.

Focus on quality over duration. A 20-second plank with perfect alignment beats a two-minute plank with a sagging back every time.
